The Dose That Worked Was 0.3 mg. Your Gummy Holds 10

Thirty adults over fifty, four doses, and polysomnography. The smallest useful dose beat the one on your shelf by a factor of thirty.

Melatonin is the default now. It sits by the till in every pharmacy, in gummies at 5 mg and 10 mg, in bottles of sixty, in berry flavors aimed squarely at children. Almost everyone reading this has a jar of it somewhere.

Across most of Europe and in Australia, the same molecule is a prescription medicine held to low doses. Here it is candy. And the logic on the shelf could not be simpler: if the old one stopped helping, reach for the stronger one. The dose that restored sleep in the laboratory was 0.3 mg.

It stopped working on you because the dose was far too high. Never because it was too low.

You did not build a tolerance. Nobody mentioned that the amount tested in the lab was thirty times smaller than the one in your cupboard.

A SIGNAL, NOT A SEDATIVE

Melatonin does not knock anybody out. Think of it as an announcement that night has begun, delivered to every cell in your body that keeps time. Your pineal gland releases a small quantity, blood levels rise into a narrow band, and the message gets read.

Swallow 10 mg and those levels shoot past anything your body has produced in its entire life. Trouble turns up the following morning, because a large dose is still circulating at nine o'clock, still announcing night to a brain that is trying to start the day. That fog is not bad sleep. It is last night's dose, still talking.

THE EVIDENCE

Irina Zhdanova and Richard Wurtman at MIT tested four treatments on 30 adults over fifty (Journal of Clinical Endocrinology & Metabolism, 2001). Placebo, 0.1, 0.3 and 3.0 mg, each taken half an hour before bed, with sleep recorded by polysomnography. Only 0.3 mg restored sleep efficiency, working mainly through the middle third of the night. The 3 mg dose also helped, then dropped body temperature and left melatonin elevated into daylight.

Peak blood levels tell it better. The small dose produced 220 picograms per milliliter, an ordinary night's worth. Three milligrams produced 1,370.

TONIGHT, IN ORDER OF EFFORT

THE QUARTER RULE (FREE)

Cut the tablet you already own into four.

Quartering a 1 mg tablet lands close to what was tested, and a pill cutter costs less than a coffee. Gummies cannot be divided into anything reliable, which is the first useful thing anyone has told you about gummies.

THE 30-MINUTE WINDOW

Take it half an hour before bed, not as the light goes out.

Thirty minutes is the timing every one of those treatment weeks used. Blood levels need that long to reach the range that carries a message, so swallowing it under the covers spends the first stretch of your night waiting.

THE GROGGY TEST

Judge the dose by how your morning feels, never by your night.

Heaviness at seven in the morning is the signature of an amount that overshot. Plenty of women drop the dose, feel the fog lift, and assume they slept worse, when the truth is that they finally woke up on time.

THE 0.3 MG BOTTLE ($9)

Replace the gummies with a proper low-dose tablet.

Bottles at 0.3 mg and 0.5 mg exist, priced much like the 10 mg ones, because the expensive part was never the hormone. Read the front of the pack, then turn it over for the serving size, which is where the real number hides.

And one more thing...

Melatonin answers exactly one question, and that question is when. Nothing about it speaks to staying asleep four hours later, which is a different problem needing a different aisle. Reishi, the mushroom in every bedtime cacao blend, is aimed at that second problem, and the human evidence for it is thin enough that I would rather say so than sell it to you. Worth knowing before you buy any: most of what is labeled reishi is mycelium grown on grain, and the grain gets milled up and sold with it. Look for fruiting body on the pack.
