Last night of the long weekend, and if your holiday looked like most, dinner landed somewhere around nine. Cookout, late plates, a second helping because it was there. Now there is an alarm waiting at the other end of it.
You have probably scrolled past the 10-3-2-1-0 rule by now. Ten hours without caffeine, three without food, two without work, one without screens, zero snoozes. Most of those numbers are somebody's guess dressed up as a protocol. One of them has 845 people and a randomized trial behind it.
Every diet you have ever paid for counted what was on the plate. Not one of them asked what time the plate arrived.

You did not overeat this weekend. You ate at an hour your body had already closed for business.

THE COLLISION NOBODY WARNED YOU ABOUT
Melatonin is not only a sleep hormone. Your pancreas carries melatonin receptors too, and when melatonin rises in the evening it tells insulin to stand down. That is deliberate. Your body does not expect a meal at midnight, so it stops preparing for one.
Eat a plate of carbohydrate into a rising tide of melatonin and the two instructions collide. Insulin arrives late and short. Glucose sits high for hours. You climb into bed with a body still doing the dishes.

THE EVIDENCE
Marta Garaulet, Frank Scheer and Richa Saxena gave 845 people the identical glucose drink twice: once four hours before their normal bedtime, once one hour before (Diabetes Care, 2022). In the late condition, melatonin ran 3.5 times higher, insulin response fell 6.7%, and glucose climbed 8.3% higher. Same drink. Same people. Three hours apart.

Nothing about the food changed. Only the clock did.
TONIGHT, IN ORDER OF EFFORT
| THE FOUR-HOUR RULE (FREE) |
Finish dinner four hours before you turn in.
Four hours was the good condition in that trial, not a wellness invention. An eleven o'clock bedtime puts dinner at seven. If four is impossible in your house, three still clears most of the glucose before melatonin gets going.

|
If the meal has to be late, drop the starch, not the meal.
The trial used a pure glucose load, because carbohydrate is the half of the plate that collides with melatonin. Protein and fat do not spike the same way. A late supper of chicken and greens is a different event from a late bowl of pasta.
|
|
Make lunch the big meal and let dinner be the small one.
Your insulin response is at its best in the middle of the day, which is exactly when most women eat a sandwich at a desk and save the real cooking for nine at night. Flip the two and you have changed nothing about what you eat.
|
|
Pick a closing time for the kitchen and put the light out.
Not a rule about what you may eat. A rule about when the room shuts. Turning the kitchen light off at eight does more than any promise about willpower, because most late eating is a room being open rather than a body being hungry.
|
|
And one more thing...
Some nights the late dinner is not negotiable, and there is a two-dollar answer for those nights. A tablespoon of apple cider vinegar in water before a carbohydrate meal blunts the glucose rise that follows. The active part is acetic acid, which slows how fast starch turns into sugar in your bloodstream. It has been studied for decades and costs less than a coffee. Then somebody turned it into a gummy and quietly left most of the acid out. Check the label of the one in your cupboard.
